Omega-3 and omega-6 fatty acids are both essential polyunsaturated fats: your body cannot produce them and must obtain them through diet. They have fundamental but often opposing biological roles: omega-6 tends to promote inflammation (necessary for fighting infections and healing injuries), while omega-3 tends to reduce it. In a balanced diet, these actions counterbalance each other. In a modern Western diet, this balance is severely disrupted.

The omega-6 to omega-3 ratio: the core problem

Our Paleolithic ancestors consumed omega-6 and omega-3 in a ratio of roughly 1:1 to 4:1. The modern Western diet has a ratio of 15:1 to 20:1 in favor of omega-6. Plant-based sources: useful but limited

Ground flaxseeds (not whole—the hull makes them indigestible if left intact) are the richest plant-based source of ALA: 2.3g per tablespoon. Chia seeds: 2.5g of ALA per tablespoon. Walnuts: 2.5g of ALA per 30g. Flaxseed oil: 7.3g of ALA per tablespoon (use only raw, never cook it).

These sources are useful and important in vegetarian and vegan diets, but they don't replace fish for EPA and DHA. For vegans who don't eat fish: marine algae-based DHA and EPA supplements (the original source of these fats, which fish obtain by eating algae) are the solution recommended by EFSA and nutritionists.

How to reduce excess omega-6

Don't eliminate omega-6 (it's essential): reduce the excess from industrial sources. Replace regular sunflower oil (65-70% omega-6) with extra virgin olive oil (low in omega-6, high in neutral omega-9 monounsaturated fat) or high-oleic sunflower oil (much lower in omega-6). Cut back on industrial fried foods cooked in soy, corn, and sunflower oils. Choose meat from pasture-raised animals (lower in omega-6 and higher in omega-3 compared to factory farming). Increase fatty fish to 2-3 times per week.

Store in the refrigerator after opening: polyunsaturated fats oxidize quickly.

For vegans: DHA and EPA supplementation from algae

Marine algae are the original source of EPA and DHA that fish obtain from eating them. Algae oil supplements (available as capsules or liquids) provide EPA and DHA directly, without needing to eat fish. Recommended dose: 250-500mg of DHA+EPA daily. It's the most effective solution for vegans who want to maintain optimal omega-3 levels without consuming animal products.

Blood test for omega-3

The "Omega-3 index" is a blood test that measures the percentage of EPA+DHA in red blood cells. A value above 8% is associated with minimal cardiovascular risk. Below 4% is associated with elevated risk. Most residents in Western countries have an index around 4-5%.
